"The bench press, the incline bench press at different angles, and the dumbbell flye." Back: "For back, I did chin-ups, bent-over barbell and dumbbell rows, and the T-bar row. Any kind of rowing movement will give you that thickness. Those are the exercises I relied on from the beginning of my career to the end." Arms: Arnold relied on the barbell curl to build thick biceps, but he also used incline dumbbell curls and concentration curls to isolate his biceps. "For triceps," Arnold says, "we did a lot of narrow [close-grip] bench press in the early days. And then triceps push downs and overhead triceps extensions later." Because after spending years building muscle naturally I've learned that there are certain useless exercises that you should avoid entirely other exercises that you might want to consider incorporating and then there are the exercises that you just cant go without. Exercises that by themselves have the power to transform your physique. I've narrowed this list down to just seven of the most important exercises that you absolutely should have as a staple part of your routine to efficiently build the most muscle in the shortest amount of time. By mastering these 7 key compound exercises you'll see incredible results even if you're not doing any other exercises in the gym. And I made this video specifically for men not because women can't benefit from these exercises as well but because the ideal attractive body type for men is a V shape whereas for women it's more of an hourglass figure. So even though a lot of the exercises do crossover for both men women this video is specifically to help you develop the best manly physique with the least amount of exercises possible. I'm going to list off these exercises in no particular order, so Let's start first with a very important upper body exercise the bent over barbell Row. With this exercise you'll be working the rhomboids which are the muscles that connect your shoulder blades together so your upper back muscles and you'll also be working the back of your shoulder and your biceps. This is one of the most important pulling movements that you can do. Because you're working multiple muscle groups responsible for Pulling you're able to lift a lot more weight with this compound exercise then if you were to isolate any one of these muscles individually. By strengthening your rhomboids and your posterior deltoid you'll be tightening up your upper back which will help you hold yourself straight up and maintain a better more attractive upright posture. Since you can lift heavy weight with this exercise your biceps are also going to get a lot of stimulation because you'll be lifting a weight that would be impossible to lift with an isolated movement like bicep curls. A basic bent over row is done by grabbing a barbell with your hands a little wider than shoulder-width apart. Stick your butt out and stick your chest out before beginning the movement. Then bend down by about 60 degrees so you're a little higher than being fully parallel to the ground and you want let the weight hang straight down, do not flex your shoulders. While keeping your chest out pull the barbell inward towards your stomach and aim to touch your belly button with the bar. Then bring it back down to that hanging position and repeat this motion for reps. The great thing about rows is that you can do it with a barbell or you can do it with dumbbells, but a general rule of thumb to remember is that you'll be able to lift more weight and typically you'll be able to build more mass with barbells over dumbbells. Also by changing the angles at which you bend during a bent over row you can Target different parts of your back. A fully bent-over position where you're at a 90 degree angle will Target more of your lats and the middle of your back whereas standing more upright will Target more of your traps and upper back. Let's move on to another staple exercise that you should be doing, barbell and dumbbell chest presses. While the rows will help you develop the posterior or the back part of your upper body the chest presses are there to help you develop the anterior or the front part of your upper body. It'll hit your chest, the front head of your shoulders as well as your triceps. With chest presses you want to spend the majority of your time doing them at two different angles flat and incline. If your weakness is your upper chest you want to spend more of your time doing incline presses. if your upper chest is fine but you lack lower chest development you want to spend more of your time doing flat movements. We have been able o use old car parts and cement to come up with weights to use in the gym. That is the main reason why it would be very beneficial to build a gym that can protect us from the sun and the rain. Having a shelter a gym will be one of the best things that can happen to us. If done right, hardcore trainees will have an evident waddle in their walk from a serious case of delayed onset muscle soreness (DOMs), and some hardcore part of them will actually love it. In less than an hour, this Muscle Militia MVP workout will help you develop every muscle in your legs. You'll start with the calves, then move to the hamstrings and quads before finishing with loaded lunges—a dreaded exercise that will turn any set of weak toothpicks into powerful tree trunks. MVP STATUS Now, you might be wondering, "Just what the hell is an MVP workout?" Well, first and foremost, it takes an MVP: someone with motivation, vision, and passion; someone who's willing to push every exercise to the brink; someone who can train to failure, stare it dead in the eye, and shove past it. Show me anyone, man or woman, who can turn a workout into a muscle-burning challenge, and I'll show you an MVP. Second, the workout itself has to qualify. It has to be hard, fast, and packed with a dynamic array of exercises. It should build strength and size. It should test your limits, encourage growth, and hit the target body part with force. This leg workout definitely fits the bill. This is a volume-based workout, and your goal should be to get a good contraction of the working muscle on every rep. You may sacrifice a bit of the weight today, but focus on form and time under tension, and you won't be disappointed. When you concentrate on form, you get more into the nitty-gritty of breaking down your muscle. Move at a fast pace, using 3 sets of reverse-pyramid lifting per exercise. Go heavy on each first working set, then decrease the weight and increase the reps for the second and third sets. Drop the weight about 10 percent after each set. Smart cardio will help you lean down, but why torture yourself on the stair stepper when you can go free-range? That's what Muscle Beach Nutrition athlete Ike Catcher does using this beach bodyweight workout. This workout is simple yet effective. You'll trade in the cardio machines for sprints, kicks, and crunches. Since you'll be doing high-intensity bodyweight exercises, you'll strengthen your muscles and sharpen your cuts while you're burning fat. "This is not a muscle-building exercise, this is more of an aerobic exercise," Catcher explains. "The goal of this workout is to lose fat and to limber up." Catcher is a lucky man—he has a sandy beach outfitted with a full gym at his disposal. But not all of us are this fortunate. If you're landlocked but have access to a heavy bag, do the kicking and crunching in the gym and go outside for everything else. If you have a beach but not a bag, grab a friend and some strike pads to make it a partner workout. Pairing up can make timing easier, too. Mix this workout in with your lifting days to stay lean and lithe. "I would recommend doing this workout two or three times a week," Catcher says. "It's gonna get you definitely stronger, more explosive, more healthy, and more fit than before." To focus and prepare yourself to work at your maximum potential, take a high-quality pre-workout like Pre-Train 30-60 minutes before you warm up. | Ike Cather's Bodyweight Beach Workout | 1. Warm-Up a. Bodyweight Lunge: 3 sets, 30 reps per leg b. High Knee Jog: 3 sets, 20 m c. Skip: 3 sets, 20 m (back and forth) d. Butt Kicks: 3 sets, 20 m (back and forth) e. Broad Jump: 3 sets, 20 m (back and forth) f. Pushups: 3 sets, to failure 2. Sprint: 5 sets, 50 m (run one direction, walk back) 3. Front Kick: 1 set, 3-5 mins 4. Side Kick: 1 set, 3-5 mins 5. Spin Kick: 1 set, 3-5mins 6. Freestyle Kick: 1 set, 3-5 mins 7 Crunches: 3 sets, 20-30 reps Warm-Up If you've ever run track or cross-country, most of these warm-up drills will be familiar. Lunges, high knees, skips, and butt kicks are dynamic exercises that open up your range of motion, transport blood to your muscles, and prime your body for the explosive movements to come. Broad jumps build power, and push-ups wake up your upper body. Sprint Follow Catcher's lead and take advantage of the soft sand to practice running barefoot (wet sand is best for this). Going barefoot works the stabilizer muscles of the feet and ankles, and can help build up your calves. When you sprint, really go balls out. Catcher runs these at 90-100 percent of maximum effort. This kind of interval training does a lot of work in a very small amount of time. It may not seem like much volume, but you'll feel it afterward. Kicks This series of four kick variations delivers quality cardio while building agility, quickness, and coordination. By working in different movement patterns, you'll hit your legs from varying angles perfect for developing a balanced physique and functional strength. If you're new to boxing, you could even do air kicks for this part of the workout, without the heavy bag. Get Sean's Full Workout Routine Here: http://bbcom.me/1ImZ4wP When I was in the military, I didn't have a lot of time to work out during my long days on duty. To combat the time crunch, I made a full-body circuit workout to take advantage of every second in my workout. If you like to train fast and hard, this workout is for you. My circuit is a high-intensity rush. You can finish the workout in about 40 minutes. In a few spots throughout the session, you can choose to rest completely or perform "active rest" exercises like jumping jacks, push-ups, burpees, or mountain climbers. Whether you rest or stay active, you will get the best possible workout you can do in this window. This workout includes two exercises per large muscle group—legs and back—and one exercise per small muscle group. Most people don't like doing legs, so I put them first in this session. Exhaust your legs right from the start to fire up your metabolic furnace and make your entire workout harder. Right after you work on your legs, you've got a superset for back, and then you'll finish with a series of exercises for the smaller muscle groups. At that point, there is no rest between exercises or supersets! Check out the workout below, follow the tips for each exercise, and get the job done. In this arms training video, CT Fletcher, the "Superman from Compton" himself, will show you how to carve your arms with blood and sweat into thick slabs of granite. Fletcher knows what it takes to transform. Rising from the ruthless streets of Compton, he underwent open-heart surgery in 2005, took the following years to recuperate, and has since adopted a no-nonsense, "fuck average" approach to his training. Age is not a factor. He doesn't let a mere number tell him what he can or cannot do. On the contrary, this sidewalk-cracking monster wills iron to bend to him. READY FOR WAR CT Fletcher's training style involves an eclectic mix of "drill sergeant, preacher, and raving lunatic." From the concrete jungle that is Metroflex Long Beach, he's going to put your biceps and triceps through the wringer with nine excruciating exercises. Find a buddy to work out with because, frankly, you'll need a shoulder to cry on. Every exercise in this workout is designed to make your muscles shriek as you push them beyond failure and rapidly build agony. You'll earn no planned relief from this anguish. CT laughs at the idea of neatly structured workouts and repetition schemes. How many reps? "You do it until you can't fuckin' do no more," CT says. With the exception of a couple specific exercises, you will do every exercise to total failure. And rest? "Fuck being so strict!" shouts CT. Your rest period lasts only as long as it takes your workout partner to finish his set. Are you ready for Armed Warfare? Follow CT's command and "act like it then!" Congratulations for making it this far, brave soul! The Armed Warfare grand finale is a gauntlet that will crush what little spirit remains within you. It involves five pairs of dumbbells that incrementally go up in weight. As you lay down, your partner will start you off with the heaviest dumbbell. Knock out 20 reps of skull-crushers and keep going down the line until you crank out 100 reps total. You can touch the weights to the ground—not to rest the weight, but to make sure they go back far enough. Before you call it quits, reward yourself with an additional 100 reps in the reverse order: from lightest to heaviest. That's 200 total reps and the completion of one soul-crushing, brutal set. Trolls justify their failure by claiming that men who achieve fitness have some unfair advantage that they themselves do not, such as drugs, superior genetics, more free time, more money, a younger age, lack of injuries, access to trainers and mentors, Hollywood celebrity secrets, and various other tired excuses so well rehearsed by those who have not yet found the will to achieve. In truth these men lack discipline, persistence, proper exercise form, and the willingness to challenge themselves—and then keep raising the bar. If I were a candidate for any of these three pharmaceuticals, I would JUMP at the chance. However back in 2005 when I had been prescribed injectable testosterone replacement under a doctor’s supervision for two years (6 weeks on, 6 weeks off) he told me my red blood cells were increasing to a worrying level. Increased red blood cells means thicker blood which means your heart has to work extra hard to pump it through the veins. Many men will not experience this particular red blood cell anomaly, but I am one of those who has. He told me I could either donate blood every month to mitigate (but not completely nullify) this condition, or I could stop testosterone altogether. With a strong history of heart disease in my family I chose to stop. I am 100% IN FAVOR of steroids/testosterone replacement (TRT; HRT), and/or human growth hormone (HGH) but ONLY UNDER A PHYSICIAN’S PRESCRIPTION AND SUPERVISION. The deliberate misinformation, old wive’s tales and false horror stories related to these pharmaceuticals online and in the mainstream media flies in the face of fact. In truth, if you are a viable candidate, you’d have to be nuts not to take advantage of this pharmaceutical fountain of youth offered by your physician. The benefits are absolutely astonishing, from faster recovery to increased strength and energy, to a super-charged libido, to increased muscle mass to a brighter mood and outlook on life to fewer aches and pains, to feeling more manly—to name just a few. Underachievers who spend all day watching videos of fitness personalities and bodybuilders and then denigrate the very men whose videos they are attracted to are telling the rest of us more about themselves than they think they are. It is human nature for those who feel bested or threatened by others to attribute some “unfair advantage” to explain this discrepancy. Those who are not ready to physically challenge themselves will always have their memorized script of excuses at the ready. For those with low testosterone levels not willing to take a pharmaceutical, know that working out in an increasingly challenging manner naturally increases your testosterone levels. Slow and steady wins the race; whereas fast and reckless will lead to injury. The smarter and harder you work, the more muscle you will put on, and the more lean muscle mass you put on the higher will be your testosterone levels, your metabolism, and your immune system. More muscle means more strength to build even more muscle on top of that. That’s just common sense. Will you become another Arnold Schwarzenegger? Nope. But you’ll look and feel a hell of a lot better than you do now.
