If you want to learn bodybuilding from the world's best bodybuilder, you're in the right place. | Basics Are Best | "The biggest mistake being made in bodybuilding today is that people aren't covering basic exercises," says the Austrian Oak. And by basic, Arnold doesn't mean easy. Many contemporary fitness centers are full of people on machines, not in squat racks, and big-box gyms often lack even a single platform. Arnold disapproves: "Today, when I go in the gymnasium, I don't see any of the kids learning about the clean and press, or the snatch, or the upright row from the floor." Schwarzenegger's insistence on the essential lifts is not due to some grandfatherly desire to live in the past. It comes from decades of continued interest and expertise in the industry, and from the hard-earned knowledge that it doesn't take fancy machines or off-the-wall programming to become arguably the best bodybuilder in history. Get back to your bodybuilding roots and experience unbelievable growth. | Arnold Schwarzenegger's Training Tips | Chest: "There are three chest exercises that should always be done," Arnold says. "The bench press, the incline bench press at different angles, and the dumbbell flye." Back: "For back, I did chin-ups, bent-over barbell and dumbbell rows, and the T-bar row. Any kind of rowing movement will give you that thickness. Those are the exercises I relied on from the beginning of my career to the end." Arms: Arnold relied on the barbell curl to build thick biceps, but he also used incline dumbbell curls and concentration curls to isolate his biceps. "For triceps," Arnold says, "we did a lot of narrow [close-grip] bench press in the early days. And then triceps push downs and overhead triceps extensions later." Shoulders: Arnold's shoulders were built by barbell presses, behind-the-neck barbell presses, lateral raises, military presses, and dumbbell presses. "We always did presses behind the neck and a special dumbbell press which would stretch out the front delt at the bottom and fully flex it at the top. Now those are called Arnold presses." Legs "The squat is the most important exercise to create big thighs," says Arnold. "I did back squats, front squats, leg extensions, lunges, single-leg deadlifts, good morning exercises, and a lot of leg curls." Abs: "The regular training we did for abs was just leg raises, knee raises, crunches, and sit-ups. Physical fitness is generally achieved through proper nutrition, moderate-vigorous physical exercise, and sufficient rest. Before the industrial revolution, fitness was defined as the capacity to carry out the day’s activities without undue fatigue. However, with automation and changes in lifestyles physical fitness is now considered a measure of the body's ability to function efficiently and effectively in work and leisure activities, to be healthy, to resist hypokinetic diseases, and to meet emergency situations. Fitness is defined as the quality or state of being fit. Around 1950, perhaps consistent with the Industrial Revolution and the treatise of World War II, the term "fitness" increased in western vernacular by a factor of ten. Modern definition of fitness describe either a person or machine's ability to perform a specific function or a holistic definition of human adaptability to cope with various situations. This has led to an interrelation of human fitness and attractiveness which has mobilized global fitness and fitness equipment industries. Regarding specific function, fitness is attributed to person who possess significant aerobic or anaerobic ability, i.e. strength or endurance. A holistic definition of fitness is described by Greg Glassman in the CrossFit journal as an increased work capacity across broad times and modal domains; mastery of several attributes of fitness including strength, endurance, power, speed, balance and coordination and being able to improve the amount of work done in a given time with any of these domains. A well rounded fitness program will improve a person in all aspects of fitness, rather than one, such as only cardio/respiratory endurance or only weight training. A comprehensive fitness program tailored to an individual typically focuses on one or more specific skills, and on age- or health-related needs such as bone health. Many sources also cite mental, social and emotional health as an important part of overall fitness. This is often presented in textbooks as a triangle made up of three points, which represent physical, emotional, and mental fitness. Physical fitness can also prevent or treat many chronic health conditions brought on by unhealthy lifestyle or aging. Working out can also help some people sleep better and possibly alleviate some mood disorders in certain individuals. Developing research has demonstrated that many of the benefits of exercise are mediated through the role of skeletal muscle as an endocrine organ. That is, contracting muscles release multiple substances known as myokines which promote the growth of new tissue, tissue repair, and various anti-inflammatory functions, which in turn reduce the risk of developing various inflammatory diseases. Because after spending years building muscle naturally I've learned that there are certain useless exercises that you should avoid entirely other exercises that you might want to consider incorporating and then there are the exercises that you just cant go without. Exercises that by themselves have the power to transform your physique. I've narrowed this list down to just seven of the most important exercises that you absolutely should have as a staple part of your routine to efficiently build the most muscle in the shortest amount of time. By mastering these 7 key compound exercises you'll see incredible results even if you're not doing any other exercises in the gym. And I made this video specifically for men not because women can't benefit from these exercises as well but because the ideal attractive body type for men is a V shape whereas for women it's more of an hourglass figure. So even though a lot of the exercises do crossover for both men women this video is specifically to help you develop the best manly physique with the least amount of exercises possible. I'm going to list off these exercises in no particular order, so Let's start first with a very important upper body exercise the bent over barbell Row. With this exercise you'll be working the rhomboids which are the muscles that connect your shoulder blades together so your upper back muscles and you'll also be working the back of your shoulder and your biceps. This is one of the most important pulling movements that you can do. Because you're working multiple muscle groups responsible for Pulling you're able to lift a lot more weight with this compound exercise then if you were to isolate any one of these muscles individually. By strengthening your rhomboids and your posterior deltoid you'll be tightening up your upper back which will help you hold yourself straight up and maintain a better more attractive upright posture. Since you can lift heavy weight with this exercise your biceps are also going to get a lot of stimulation because you'll be lifting a weight that would be impossible to lift with an isolated movement like bicep curls. A basic bent over row is done by grabbing a barbell with your hands a little wider than shoulder-width apart. Stick your butt out and stick your chest out before beginning the movement. Then bend down by about 60 degrees so you're a little higher than being fully parallel to the ground and you want let the weight hang straight down, do not flex your shoulders. While keeping your chest out pull the barbell inward towards your stomach and aim to touch your belly button with the bar. Then bring it back down to that hanging position and repeat this motion for reps. The great thing about rows is that you can do it with a barbell or you can do it with dumbbells, but a general rule of thumb to remember is that you'll be able to lift more weight and typically you'll be able to build more mass with barbells over dumbbells. Also by changing the angles at which you bend during a bent over row you can Target different parts of your back. A fully bent-over position where you're at a 90 degree angle will Target more of your lats and the middle of your back whereas standing more upright will Target more of your traps and upper back. Let's move on to another staple exercise that you should be doing, barbell and dumbbell chest presses. While the rows will help you develop the posterior or the back part of your upper body the chest presses are there to help you develop the anterior or the front part of your upper body. It'll hit your chest, the front head of your shoulders as well as your triceps. With chest presses you want to spend the majority of your time doing them at two different angles flat and incline. If your weakness is your upper chest you want to spend more of your time doing incline presses. if your upper chest is fine but you lack lower chest development you want to spend more of your time doing flat movements. If done right, hardcore trainees will have an evident waddle in their walk from a serious case of delayed onset muscle soreness (DOMs), and some hardcore part of them will actually love it. In less than an hour, this Muscle Militia MVP workout will help you develop every muscle in your legs. You'll start with the calves, then move to the hamstrings and quads before finishing with loaded lunges—a dreaded exercise that will turn any set of weak toothpicks into powerful tree trunks. MVP STATUS Now, you might be wondering, "Just what the hell is an MVP workout?" Well, first and foremost, it takes an MVP: someone with motivation, vision, and passion; someone who's willing to push every exercise to the brink; someone who can train to failure, stare it dead in the eye, and shove past it. Show me anyone, man or woman, who can turn a workout into a muscle-burning challenge, and I'll show you an MVP. Second, the workout itself has to qualify. It has to be hard, fast, and packed with a dynamic array of exercises. It should build strength and size. It should test your limits, encourage growth, and hit the target body part with force. This leg workout definitely fits the bill. This is a volume-based workout, and your goal should be to get a good contraction of the working muscle on every rep. You may sacrifice a bit of the weight today, but focus on form and time under tension, and you won't be disappointed. When you concentrate on form, you get more into the nitty-gritty of breaking down your muscle. Move at a fast pace, using 3 sets of reverse-pyramid lifting per exercise. Go heavy on each first working set, then decrease the weight and increase the reps for the second and third sets. Drop the weight about 10 percent after each set. EQUIPMENT VARIATIONS Not every gym has a Smith machine. Not every gym has a leg press, let alone an inverted leg press. Be creative. The Smith machine leg press replicates that inverted motion; check out the video to see how I used a box for that exercise. The press can also be completed from the ground. Put the stops up on the Smith machine for safety.

To combat the time crunch, I made a full-body circuit workout to take advantage of every second in my workout. If you like to train fast and hard, this workout is for you. My circuit is a high-intensity rush. You can finish the workout in about 40 minutes. In a few spots throughout the session, you can choose to rest completely or perform "active rest" exercises like jumping jacks, push-ups, burpees, or mountain climbers. Whether you rest or stay active, you will get the best possible workout you can do in this window. This workout includes two exercises per large muscle group—legs and back—and one exercise per small muscle group. Most people don't like doing legs, so I put them first in this session. Exhaust your legs right from the start to fire up your metabolic furnace and make your entire workout harder. Right after you work on your legs, you've got a superset for back, and then you'll finish with a series of exercises for the smaller muscle groups. At that point, there is no rest between exercises or supersets! Check out the workout below, follow the tips for each exercise, and get the job done. Specifically, nothing grabs the attention of star-struck passers-by like a pair of huge, rippling biceps of the sort fashioned by Ike Catcher—a Muscle Beach Nutrition-sponsored athlete—over many years of serious training. "I like having big arms," says Catcher, at the risk of stating the obvious. "I call them 'think-twice' arms. You don't get into any problems with big arms, and all the ladies got something nice and chiseled to grab onto." At this point, you might be thinking that you'd like a pair of pythons writhing under your sleeves, as well. If so, you've come to the right place, as Catcher reveals his best arm-building workout in the accompanying video, as well as in the workout table below. Do this arm workout several times a week. It should take 40 minutes to complete. Before starting, heed Catcher's words of motivation: Always try to be a better version of yourself. Always strive to improve yourself. And never get too comfortable. | Muscle Beach Arm Workout | 1. EZ-Bar Curl: 3 sets, 8-10 reps 2. Concentration Curls: 3 sets, 8-10 reps 3. Triceps Pushdown: 3 sets, 8-10 reps 4. One Arm Dumbbell Preacher Curl: 3 sets, 8-10 reps 5. Incline Dumbbell Curl: 3 sets, 8-10 reps | EZ-Bar Curl | Arms are not one of the big muscle groups, so Catcher keeps the volume lower. "Eight to ten reps is good to build the muscle and get a nice pump going," he says. The EZ-bar is a great arm-builder because it takes the tension off the wrists, allowing you to load more weight on the bar. Achieve a full range of motion on each rep while keeping that tension in your biceps. "Don't just let loose," cautions Catcher. "Get into a nice groove, a nice rhythm, then take a little break and hit another set." | Concentration Curl | If you've done concentration curls in the past, there's a good chance you did them incorrectly. "The most common mistake I see with the concentration curls is that people lean their elbow on the inside of their leg," notes Catcher. "You want your arm suspended in the air; you don't want it leaning anywhere." Hold the weight in your right hand, resting your left hand on your left leg. As you curl the weight in your right hand, turn in your wrist for a nice little twist so you can really feel the biceps. Pause at the top, then release. "I like to do one-arm exercises because you can focus on and concentrate your efforts on each biceps a lot more than you can with both arms," explains Catcher. "You've got to mix it up. You shouldn't do too many two-handed or one-handed stuff. Bodybuilders are known for their huge muscles, their amazing physique, and their tan skin. There are man and woman bodybuilders. Nataliya Kuznetsova Trukhina is a female bodybuilder from Russia. Russia's biggest female bodybuilder puts most men to shame, but wait until you see her before photo. Nataliya is a Russian professional bodybuilder and a European arm lift champion. The 27-year-old weighs 220-pounds, making her the heaviest female bodybuilder in the world. She is heavier than many of her male counterparts. Nataliya has loved sports ever since she was a little girl. While she loved sports at a young age, she wasn't very good. When she was 14-years-old, she weighed just 88-pounds. She was often picked on and bullied for being so scrawny and skinny. She hated the kids picking on her, so she decided to go to the gym to gain some muscle. She fell in love with the gym right away, and it didn't take her long to transform her body. Two years into her training, Natalyia won the title of Zabaikayle Region Champion. When she won that title, she decided that she had found her true calling. Today, Natalyia is a far cry from the girl she was when she was 14. She is 5-feet, 5-inches tall and her body is made up of mostly muscle. Her arms are 18.5-inches, and her legs measure 28.3-inches. She is able to deadlift 529-pounds, and she can bench press 374-pounds. This is more than most men in the sport. Natalyia takes great pride in her appearance and what she has managed to accomplish in such a short time. Natalyia says that due to her physique, she has plenty of haters. She says that people don't come up to her on the street and make fun of her. Let's face it if they did they would be crazy. Her bullies come after her online, where they don't have to worry about her coming after them. When she would post pictures of herself and stories about her lifestyle, people would leave hateful messages. She says that she does get some messages telling her that she is an inspiration and an idol; however, there are plenty of haters out there. She says that the hateful messages really get to her, and for a time, she stopped posting altogether. She couldn't stand how the haters made her feel. Unlike most bodybuilders, Natalyia openly admits that she uses steroids to give her an edge before the competition. She says that she only enters competitions that don't require drug tests ahead of time. She hopes that there will always be competitions like these. Natalyia admits that she has considered taking growth hormones, peptides, and insulin, but she realized that they weren't for her. Natalyia considers bodybuilding her job. Since she spends all of her time in the gym training, she doesn't have time to find a paying job. This is why she needs to find sponsors to fund her career. Since bodybuilding and powerlifting aren't very popular in Russia, it is hard to find consistent sponsors. Natalyia travels all over Russia and to other countries for competitions. Since she doesn't have a steady income, she uses credit cards to cover her travel costs. This has left the 27-year-old in serious financial debt. Even though Natalyia hates social media because of bullies, she has used Facebook in hopes of finding a sponsor. She has also shared her personal email address so that her followers can offer donations. She also tried to make money. She offered to sell Skype sessions to her fans for $7 per minute. She also tried to sell videos of her training which would cost $5 per minute. She also offered personal training advice via Skype for $100 per session. She created a closed group on Facebook where she promotes her products and services. Natalyia has been able to teach another prospective powerlifter and be her mentor. The girl's name is Julia Vins, and she became an internet sensation after photos of her muscular body, and Barbie-like face went viral. She has taken her under her wing, by teaching her new techniques and exercises. Many people claim that Natalyia and Julia photoshop their pictures to make them look more impressive. Natalyia says that you can check out her YouTube videos and you will see that her muscles are entirely natural. Natalyia has recently gotten past her fear of the internet and the haters, and she has an Instagram account. She has over 381,000 followers and has over 659 new posts. Today, Catcher is taking us through his chest-and-shoulder workout. As Catcher explains, "I'm going to show you how to get that shoulder and chest armor to have you looking like a warrior, like a gladiator." The general rep range for this workout is 4-5 reps. So, you'll want to go heavy, and only take a short break of about a minute. Catcher starts with the chest first because it's a bigger muscle group than the shoulders. What's more, since your shoulders work while you're working the chest, you'll pre-exhaust your shoulders and generate a massive pump. Another unique aspect of this workout is supersets that pair a chest move with a shoulder move. "That's why I combine the shoulders and the chest," says Catcher. "You can really get those muscle-tearing pumps!" | Ike Catcher's Chest-and-Shoulder Workout | 1. Barbell Incline Bench: 3 sets, 4-5 reps 2. Side Lateral Raise: 3 sets, 4-5 reps 3. Barbell Bench Press: 3 sets, 4-5 reps 4. Superset a. Incline Dumbbell Press: 3 sets, 4-5 reps b. Incline Dumbbell Flyes: 3 sets, 4-5 reps 5. Seated Barbell Military Press: 3 sets, 4-5 Reps 6. Superset a. Dumbbell Incline Shoulder Raise: 3 sets, 4-5 reps b. Incline Dumbbell Flyes: 3 sets, 4-5 reps 7. Standing Low-Pulley Deltoid Raise: 3 sets, 3-4 reps (per arm) | Incline Barbell Bench Press | According to Catcher, this is the most important exercise to build a broad look. Try to keep your back flush against the bench, even if you're a human skyscraper like Catcher. "It's sometimes a little harder for us tall guys," he explains. "But it's important that your back is on the bench and your feet are firm on the ground. After all, you push off your feet." When working in a heavy rep range like 4-5, you need to use your entire body to push that weight up, from your feet up through your chest into your arms. Make sure your feet are firmly planted and your back is steady against the bench. | Side Lateral Raise | Since you've already primed your shoulders with the incline bench, next up is the side lateral raise. Don't use your body to create momentum on this exercise. It's easy to damage your lumbar spine if you start swinging on these. That said, Catcher is not against sacrificing a little bit of form to nail the last couple of reps. "One thing I've got to say: It's nice to have good technique," he explains. "But it's also OK to get a little unclean toward the end of the set." (Emphasis on the word little.) | Barbell Bench Press | "Get a weight you're even a little scared of," recommends Catcher. "Lie up in there and push that weight 4 or 5 times. That's how we grow: We confront our fears and keep it intense." It's easy to get lazy on such a fundamental exercise, so follow Catcher's advice and try to keep the intensity high. When you push the weight, focus on the rep and, as Catcher says, scream if you have to "let that beast out."
